…Meal Prep Crash Course…

MEAL PREP

Two words that can evoke a lot of different emotions.

For a person that is new to meal prep, it can be a scary and overwhelming thing.  My words of advice…HAVE A PLAN!

Before you prep I suggest you do the following things:

  • Create a menu… You will need this so you can create your shopping list.  You will need this so you will know how much you will need to cook.  You will need this so you will make sure that you will have enough food to get you through so you will not have to steer off of your plan and on a impulse go grab something that is not healthy.
  • You will need a shopping list…I like a shopping list because it allows me to stay on task when I go to the store.  I like to wonder around the store and grab things that look new and delicious.  BUT when I have a list I run in, grab what is on the list, and leave.
  • Have enough containers… This can be Tupperware containers, zip lock bags, or whatever else you would like.  You will need these to help you portion out the food that you cook.

So this is what you need to do to get started: create your menu, create your food list, go to the store and purchase the food that you need, and make it home and organize the food that you have purchased to cook.

This is the hardest part….cooking and preparing the food.

HAVE A PLAN! Figure out what you can cook simultaneously so you can use your time efficiently.  I always start with the things that take the most time.  I will cook the meat in the oven or on the grill and then come back and cook the other items while the meat is cooking.  You have to be efficient with your time to ensure that your meal prep time is used in a productive way.

Once you have everything cooked you will want to go ahead and portion those foods out! You will want to make sure that you have them ready and available for you to grab when you need them.  I usually cook enough food for me to have for about a month. I will put 3/4 of the meals in my deep freezer and put the other 1/4 in the fridge.  This will allow me to use the meals that are needed and freeze/store the other meals so they do not go bad.

You can get creative and cook a ton of chicken BUT use them for different things such as:

  • chicken fajitas
  • chicken salad
  • chicken veggie stir fry
  • chicken bbq sandwich
  • chicken breakfast burrito
  • chicken soup

The goal is to make the staple products (such as the meat) so you will have it when it is time to eat.  You can then get creative and use the meat however you would like to create meals.

It is all about planning! That is the hardest part BUT it is the necessary part.

With snacks and any other store bought things I also suggest to go ahead and portion those out and have them in your fridge/pantry so you can have them when you need them.  This will help you to limit over eating and you will have it if you are busy and you need to grab something.

When it comes to eating healthy you do NOT have to break your budget. I have managed to budget my grocery bill to make sure that I have enough food to keep me on track with my health and fitness goals.

Each month I will try to vary my menu so I am not eating the same things over and over again.  You have to find affordable ways to stay creative BUT also keep you from going outside of the foods that will keep me on track with my health goals.

For my meal prep, I typically pick one day and set aside a few hours to cook as much food as I can in the time that I have.  I live a busy lifestyle.  Any chance I have to cook food I will! The plus side to this is that you can freeze anything that you cook and it will last you for weeks!

One thing that I like to do is do a quick browse of the local grocery stores weekly ads.  I do not classify myself as an extreme couponer.  But, I do consider myself an opportunist to take advantage of any deal that I am able find.  Wal-Mart AND Target have a policy to match the price of any competitors within 90 miles (click on HERE or HERE to read their policy).  This is good because this allows you to price match fruit, meats, veggies, and other foods.  THERE IS ALWAYS A SALE ON THESE ITEMS! You just have to look! Seriously, I do not spend hours doing this.  It really takes me about 15-30 minutes. I will make a grocery list and skim through the local ads to see which items on my list are on sale.  I will always book mark the ad on my phone or print it off to take with me to the store.  Like I said, It takes some planning and very little time.

I will always look at local grocery stores or markets to see what deals that they are having. In Norther Missouri there are stores such as Prenger, Shop-Ko, Country Mart, Safeway, Dahl’s, Fareway Supermarket, Schnucks, Shop-N-Save, Hy-Vee, and many others.  These are the main stores that I look at (in Columbia, Missouri there is also Patricia’s, Moser’s, Gerbes, and a few others).

Here is quick example of that my daily menu will look like: (***NOTE this menu varies! This is just an in general example of what I would eat.  I do not usually eat all of the same things each day. This was something I created to help give you an idea of how I make my grocery list)

Breakfast:

  • protein pancakes (Recipe can be found HERE) or some other source of protein (eggs, meat, etc)
  • Oatmeal
  • Berries (such as blueberries, blackberries, strawberries, etc.)

Snack

  • Protein bar or protein shake (or another source of protein)
  • Rice cake
  • Peanut butter

Lunch

  • Chicken (or turkey)
  • steamed veggies (or salad)
  • rice or sweet potato (or whole wheat bread, whole wheat tortilla/pita, or small serving or whole wheat pasta)

Snack

  • Protein bar or protein shake (or another source of protein)
  • berries/small fruit (another small source of carbs)

Dinner

  • Chicken (or turkey) (or another source of protein)
  • steamed veggies (or salad)
  • rice or sweet potato (or whole wheat bread, whole wheat tortilla/pita, or small serving or whole wheat pasta)

After I create my menu I will then create my shopping list. So here is an example of my shopping list for the month of March:

  • Three packs of raw chicken breast
  • Two packs of lean turkey patties
  • Two packs of lean turkey tenderloin
  • Old fashion oats
  • Green spinach leaves (salad)
  • Uncle Ben’s brown rice
  • Quaker Rice Cakes
  • Natural Peanut Butter
  • Blueberries and/or Strawberries
  • Whole wheat bread
  • Green Giant frozen vegetables
  • Egg whites
  • Sweet potatoes

Total Cost of the above grocery list = ABOUT $100.00… Here is how I did that…

Here is a breakdown of the prices associated with my shopping list:

  • Price matched chicken breast: $0.99/lb = Total price = $15.00 (15 lbs of chicken)
  • chicken
  • Berries = $0.99 a canister = Total Price = $2.00
  • Turkey Patties and tenderloin = $3.00 a package = Total Price = $12.00
    • *** NOTE: When I find a GOOD sale on items like turkey I will purchase more than I need and freeze them! These kind of things are not on sale often.  I did purchase a deep freezer and stock up on things like turkey when I get them on sale!! You can also find them on sale at Sam’s club and Costco.  I have found some great deals there on meat.
  • Old Fashion Oats = $2.48 = Total Cost = $2.48
    • ***Note I do not find these on sale often.  But, a whole tub will last me LONGER than a month.  I eat 1/3 cup to 1/2 cup of oats with breakfast so I do not use a lot of it.

  • Vegetables = These prices will vary depending on the season. I also try to use the local farmers market which also cuts back TREMENDOUSLY on my fresh produce bill.  I can get a huge bag of lettuce for a few dollars.  But typically I can get a back for $1.50-$2.00.  Total Cost = $1.50
    • Some items I will get once a week or when I run out. Fresh items do not last the full month so those are things I will still budget for but will not get them all at once.

Salad

  • Uncle Ben’s Rice = $1.98 = Total Cost = $1.98
    • This box will last me a LONG time.  I will make a nice size pot of rice and it will last me for a week or so.  It just depends on how much I decide to have with my meals. These you can also find on sale but it is not very often.  So, if you do find it on sale grab a few boxes!

  • Frozen Vegetables vs Fresh Vegetables = Total Cost = $16.00 (enough for a few weeks worth of meals)
    • I typically will get frozen veggies.  They last longer, can be cheaper (depending on the time of year), and take less time when doing meal prep. I will just open up a pack of frozen veggies and separate 1 cup to 1 1/2 cup of veggies into my Tupperware with my meal.
    • Some sales I will take advantage of. Like with meat, sometimes there is a GOOD deal on veggies and I will get enough for the month.  Typically you can can the small box of steamers for about $1.00 a box/bag.  That is when I usually stock up.  If not, I will get the bigger bags (which can also be a good deal) and those will separate out to be about two-three meals per bag.

Extra Information:

If I see other items that I like and are on sale I will get them.  This is usually more of an impulse if this is fruit and veggies.  I do not stock up and hoard products.  Like I said, I will get enough to last me the month or possibly the next month.

The things that I will usually buy several units of (when I find them on sale) are things like rice cakes, rice, ingredients to make future recipes for meals (like chili or casserole), oatmeal, protein bars, and meat.

Peanut Butter is another great item you can also sometimes find on sale.  I find it best when it is on sale for $2.50 each (or typically 2 for $5).  I will usually stock up on peanut butter (purchasing 4 jars) when I do find it on sale.

Like I said, it is very do-able to keep your budget to a minimum when trying to do your monthly shopping.  Yes it may take you a second to sit down and actually plan things out BUT it will save you money in the end.  I will go to the store when I need more fresh produce.  Other than that, I will try not to go because of the temptation to impulse shop. If I find a recipe that I want to cook, I will again create my list and try to price match to help save me money.

Last year I sat down and calculated how much money I saved via price matching…I saved OVER $400 by just planning out my meals and matching prices.  Every cent that you save adds up! What would you do with an extra $400 in your pocket?

Here is another good thing to invest in…a good set of Tupperware!

When I cook all of my food the next key step is separating out the correct portions.

I will use two different methods: Tupperware and zip lock baggies (those are easier to travel with. They take up less space in my cooker and I can just throw them away rather than having to hold on to them while traveling).

Depending on your dietary needs you will need to determine how much you should portion out into your containers.  It is typically 4-6 oz of protein, one serving of carbs, and one-two servings of vegetables.  You have to determine how much you need to eat to help you reach your fitness goals.  The key is to make sure that you are eating enough to keep you feeling satisfied and refueled to get you through your day (and your workouts).

Accomplishing this can take sort of planning. Do not over think this, set some time and slowly work on it.   If you sit down and take a few minutes this will come more natural and will still save you some money and allow you to stay on track with your healthy eating and your fitness goals.

When it comes to clean eating you have to find recipes that will accommodate your busy lifestyle.  the best way to do this is to prepare meals in advance that you can just grab and go!  This will allow you to have meals ready for you at home so you are not tempted to “grab something on the go” from you local fast food place.

There are SO many recipes for food items that you can make in only a short amount of time! Just think, cook a few things on Sunday evening and you will have meals that will last you all week! That is exactly what I do.  I will prepare meals that I can keep in the fridge (and I will honestly freeze the other half of the items that I cook so they will last me longer than a week if needed).  As the saying goes:

Fail to plan….Plan to fail!

Today I will share with you something that can be made in LESS THAN an hour and this meal can last you for a few days! You can make these type of meatballs with any type of ground lean meat (ground chicken, lean beef, bison, venison, or any other type of meat of your choice!

What you will need:

  • 1 package of lean ground meat (in this recipe i used 99% lean ground turkey)
  • 1 whole egg
  • 1 egg white
  • 1/3 cup of oats (you can add anywhere from NO oats to a full cup of oats.  Adding more will increase the macro-nutrients of your meal)
  • 1 tsp cilantro
  • 2 tsp of low sodium meat seasonings (Mrs. Dash is a GREAT option but McCormick and other generic brands also offer various good options as well) OR you can use any other type of spices that you would like (get creative and throw in a different variety of things)
  • You can add diced onions, peppers, tomatoes, or any other veggies that you would like!! For this batch i did not add any of those items

What you will do:

  • Set the oven to 350 degrees
  • get a cookie sheet and line it with a sheet of foil
  • Mix all of the above ingredients in a mixing bowl
  • mix all of the ingredients together
  • get a 1/3 measuring cup and scoop the mixture into the cup and slightly pat it down to get any air pockets out.
  • You can make the scoop somewhat level (this will yield 8-10 balls depending on how much you level off your scoops
  • Drop the contents of the measuring cup evenly throughout the baking sheet (make sure to spread them out somewhat so they are not directly touching each other.  You can also use a muffin tin if you do not have a cookie sheet.  Spritz the muffin pan with olive oil so they will not stick.  Just place the contents of the measuring cup in each slot in the muffin tin)
  • After all of the mixture is scooped up and evenly distributed place them in the oven.
  • It will take anywhere from 20-35 minutes for them to cook. You will have to watch them to see how quickly they start to brown on the outside and cut one to make sure they cooked thoroughly.
  • Sit and let cool
  • ENJOY!!!!

With each meal I will suggest eating 2-3 meatballs.  This will yield approximately 4-6 oz of meat per serving.  You can pair these with veggies, rice, sweet potatoes, or any other sides of your choice! In the morning I will grab a few of these, toss them in a container with some veggies and other side dishes and have a full quick meal ready for lunch (or dinner!).  You can garnish these with salsa or any other sauces that are your favorites.  As with any sauces be careful how much you drizzle on them! Some sauces pack a lot of calories so try to stick with lower calorie options to keep your meal healthy and low on calories.

Like I said previously you can get creative and add/substitute other things to this to make this dish how YOU like it.

When it is cold outside there are a few items that i MUST have.

These things include:

Tea

Protein Pumpkin Bars

and CHILI!!

When you lead a healthy lifestyle you are always trying to find ways to make some of your favorite recipes healthy and full of nutrients that will satisfy your nutritional needs.

Here is a great recipe that was created by me and my friends that is healthy yet filling and  YUMMY!

What you will need:

  • 1 regular sized can of garbanzo Beans (optional)
  • 1 regular sized can of dark red kidney beans
  • 1 regular sized can of black beans
  • 1 can of petite cut tomatoes
  • 1/2 diced onion
  •  1 can of chili ready tomatoes
  • 1 can of salt free tomato sauce
  • 2 lbs of lean meat (turkey, beef, ground chicken) (in my recipe i used venison)
  • 2 tablespoons of chili powder
  • 2 tablespoons of pepper
  • 2 tablespoons of ground cumin
  • 2 tablespoons of garlic
  • 2 tablespoons of garlic powder

Note: You can use any variation of beans for this dish!  I used the above beans because those are the beans I personally enjoy.  Also remember you can add any spices or other veggies to this dish! I know some people add diced bell peppers or chopped celery. Get creative and add your own touch! 

Here is how to cook it:

  1. Cook the meat first so it is ready to go!
  2. Drain the oils/waters out of the meat pan
  3. In a crock pot or big round cooking pot place all of the ingredients together.
  4. Turn the heat on low or medium and let it cook stirring occasionally (it will cook for about 2 hours or longer depending on your own personal preference!)
  5. Once things are warm and mixed let the chili cook and serve!

For this recipe i used a crock pot. I cooked the lean meat and placed everything in my crock pot.  I let it sit on medium heat and stirred it occasionally.  

Here is the nutrient breakdown of this meal:

For each meal i will measure out 230 grams of the chili into my bowl.  I have an electronic food scale that i use to help make my measurements as accurate as possible.

  • 1.5 grams of fats
  • 23 grams of carbs
  • 24 grams of protein
  • 325 calories

You can garnish your chili however you like!

You can add crackers, cornbread, regular bread, or whatever you would like!
With my meal (the picture above) I added 1 tablespoon of fat-free sour cream and 2 tablespoons of mild salsa.

This is a great meal to make a big batch of and have throughout the week for dinner or lunch.  I will make a big post of this and measure out my serving sizes into Tupperware containers.  I will freeze half of the containers and put the other half in my fridge.  This will allow me to choose when i want to eat it but also not letting any of the chili go to waste.  And when i am ready for some of the chili that is in the freezer i will take it and place it in the fridge the night before OR just pop it in the microwave when i am ready!

Tis the season to bring out the pumpkin, apple cider, hot coco, and hot tea.

Today was meal prep day in my house and i made meals that will last me until next weekend.  This next week is going to be a BUSY week so i wanted to get a jump start on my meals so i would have NO excuse to not make the right food choices.

This week i tried a new recipe.  I tired to make Protein pumpkin Bars.

For those of you who LOVE pumpkin and other spices that correspond with this upcoming cold weather you will LOVE these bars.

Here is what you will need:

Here is how you cook it:

  1. Preheat oven to 350 degrees.
  2. Spray a 9 X 13 Pyrex dish with non-stick spray ( I used olive oil)
  3. Combine  ingredients and mix them in a mixing bowl
  4. Spread the batter into your dish
  5. Bake for approximately 30 min (some ovens will take a shorter OR longer period of time. You will have to monitor them and do the “toothpick test”.)

The “toothpick test” is when you place a toothpick in the middle of the pan of your baked goods.  You stick the toothpick straight down and pull it back up (mimic the motion of dipping a tea bag into a hot cup of water).  Once you take the toothpick out if you see wet batter on the toothpick the baked good needs more time in the over.  If the toothpick is dry and relatively clean when you take it out (you may get small morsels of the baked good on the toothpick) the dish is ready!

You can add other things to these bars such as nuts, fruit, or anything else! BUT that will ADD calories, fats, carbs, and protein to the nutritional value of the bars.  You will want to be careful and not try to add too much because the more you add, the more you risk making these bars not as healthy as they should be.

Here is the nutrient breakdown of these bars:

  • 57 Calories
  • 6 grams of Fat
  • 10 grams of Carbs
  • 4 grams of protein 

Each pan can make about 24 squares and the above nutrients are for ONE piece of the protein bars.  I cut mine up, placed them in zip lock bags, and placed them in the fridge.  I would recommend storing them in the fridge.  This will allow for them to stay fresh longer.  If you want a more solid protein bar (not soft and moist like a piece of cake) you can put them in the freezer.  This will make them a little harder and they will actually last LONGER if you keep them in the freezer.  I will keep 1/2 of my batch in the fridge and the other 1/2 in the freezer.  This will help to ensure that none of my delicious pumpkin bars go to waste!

Preparing your meals is just as important as planning your workouts!
You should pick one (or two) days a week to cook meals that will last you for a few days (or for the whole week)

You can cook meals that will last you the whole week and freeze 1/2 of them!

This will help prevent the meat from going bad after you cook it. (this is something that I do regularly and I have not gotten sick)

A good thing to do would be to cook a whole bag of chicken or fish. I try to cook 2 meats so that I will have something different for lunch and dinner.

Example: 1 lb of lean beef and 1 lb of lean ground turkey or 1 package of lean turkey tenderloin and 1 package of chicken breast

I will cook the meat AND THEN weigh it (it weighs MORE uncooked than when it is cooked)

Depending on my meal plan for the week I will put 4-6 oz of meat in each container.

I will then place 4-6 oz of carbs (which usually are sweet potatoes, brown rice, whole wheat bread, or oatmeal)

I will then also pair it with 1 cup of green veggies (like broccoli, zucchini, green beans, or asparagus)

I will place each meal in Tupperware and just keep them in my fridge and freezer.  This allows me the chance to grab it and go when it is meal time.  When I take one meal out of the fridge I will replace it with a meal from the freezer.  I just rotate them so they all get eaten and nothing is wasted.

I also pre-make some of my breakfast items (like my protein pancakes or egg white muffins) so I can have those to grab-and-go in the morning.

Planning is KEY when you are trying to stay on track with your healthy eating!
If you have your meals planned it eliminates the urge to “go grab something” or get food that are not apart of your healthy eating plan.

You can have fun with your meals and also make other options like chili, tacos, tuna, and other flavorful meals.

It is easier to cook all of your meal in bulk at one time than come home and have to cook at each meal everyday!
