…Fitness Hacks!…

If you are like me, each day can be chaotic and full of activities from the time that I wake up until I jump into bed at nigh. There are always small things that can be done to help our busy lives run a little smoother.  This can be more helpful for those who say that “they are too busy” to workout or just have a bad habit of forgetting things that are needed to go workout (leading to another reason why people make excuses to get out of working out).

Throw out junk food

This is something that I help practice with my clients.  Is there a need for a jumbo box of Twinkies or king size package of candy bars?  Sure, your kids or significant other may enjoy these treats.  If there is no reason to have them at your house limit how many of these kinds of food you have around.  It will help by not tempting you to want to eat those things.   If you do have to have them at home try to keep them in a hard to reach place or have them hidden so you can not find them.  Until you can create your own will power to stay away from those things getting help from those around you can help you to become successful with reaching your health goals.

Have a box of food that you are trying to get out of your house? Instead of throwing it away consider donating it to a local school or food bank!

Is your favorite show on tonight? Watch it WHILE you workout

This is a trick that I personally use and I tell ALL of my clients to use.  If you have 1-3 shows that you watch each week plan your cardio time DURING those shoes. You can be on the cardio equipment and not miss your favorite episode.  It will also allow you to kill two birds with one stone!

Pack a bag

Each night before I go to bed I try to get everything ready for the next day.  This includes my workout clothes.  Getting them together allows me to double check that I have everything needed so I wont forget anything.  I will place my gym bag near the door so I will not forget it when I leave in the morning. I also keep a small “emergency fitness bag” in my trunk.  This bag has the following: ear buds (because I am always losing or forgetting mine at home), socks (you never know when you forget to grab some when you wear flip flops or tights to work), sports bra (I bought a spare sports bra and keep it in the bag because sometimes all of my workout clothes are in the washer/dryer and I need one), hair ties, and an empty water bottle. Make sure to add anything that you typically forget.

Plan ahead!

Make sure to PLAN the days you want to workout AND what you want to do on those days.  Consider your workout time an important meeting that you have set with yourself.  If you have meetings for work or for other hobbies you are doing, do you plan your day/schedule around those meetings so you can attend them? Treat your gym session just as you would treat any other meeting you will schedule.

DRINK MORE WATER!

It is clear that most people are not drinking enough water. You want to make sure that you are allowing your body to get the hydration it needs! Here is a great trick that I teach my clients to use to help them drink more water:

Take time to recover!

Although some people enjoy working out 7 days a week, it is also recommended that you allow your body to have time to recover.  This is a great time to stretch and just let your body heal! Ice packs and self heating ointment can be great things to use to help you recover.  Here are some at-home remedies that you can try on your own:

Set realistic goals!

This is probably one of the most common mistakes.  You have to set a goal that will be reachable in a realistic amount of time. If you set goals that are hard/impossible to obtain this could contribute to you not reaching your goals. Start with a smaller goal and then gradually work towards that (adding other small goals along the way).

In 2015 what is it that you want to accomplish?

C’mon…think realistically.

Yes, everyone wants to do the cliche “Lose weight”… “Eat healthy”…”Be more active”. Those are all great goals! But…I challenge you to be more specific.

I am not saying that you have to run a marathon.  Or complete a Tough Mudder.  But, what is it that you REALLY want to do?

I saw this question on a friends facebook status and it evoked a lot of thoughts and questions that I started to ask myself. In 2014 I accomplished every physical goal that I set for myself.  So now what do I strive for in 2015?

Losing weight

This is always a sensitive subject for me and for the clients that I work with. I try to challenge all of my clients to STOP weighing themselves.  YES STOP IT! So many people let the numbers on the scale define who they are or the type of progress they are making.  The number on the scale is NOT a true indication of your success.  There are so many other things that you can monitor and track that are more beneficial and more accurate.  Things like the inches you are losing around your waist…or your body fat percentage.  We have to recondition our minds to think of other variables as valuable tools to help us track our progress.

Setting realistic goals

I challenge all of my clients to find something to work towards.  Something that is not a number that can be traced by a scale.  Some people pick a local 5k, an obstacle race, or some other endurance event.  Some people pick things such as wanting to be able to lift a certain amount of weight, being able to jump a certain height, or being able to sustain a certain exercise for a length of time.  These are all great REALISTIC goals.  You have to find something that you want to do and something that you can continue to work towards.

Lifestyle change

Reaching your goals is about making a lifestyle change.  It is not about a 30….60….90 day challenge that you can accomplish and then go back to your old habits.  Working towards your goals should allow you to understand and adopt healthier habits that you can carry with you even after you create your goal.  These habits include things such as learning what types of meal options to pick from when you go out to eat, what types of food to purchase and keep around the house (especially when you have a sweet tooth), setting a routine that will allow you stay active.  You have to adopt a new lifestyle to reach your goals and to continue to move past them.  Nothing makes my heart cry unless I have a client that works so hard for a month or so and then they revert back to their old habits and lose all of the progress that they made.  Just because you reach your goals does not mean you stop.  KEEP GOING! Set new goals and keep crushing them! It is about consistency and moving forward.

Rewards

This is my FAVORITE part about setting goals.  Setting a reward to have when you reach those goals. Some people do not like the idea of rewarding your efforts to reach your goal. But, I do!  Why not allow yourself something you have wanted after you work 30…60…90 days towards a goal.  I actually use my fitness goals as a way to build towards my savings goal.  Each week I will also set aside a certain amount of money (you can read about it HERE).  Set aside money while you work towards your goals. When you reach your goals, you will have money to use towards your reward.  So it is a win-win situation!

Getting healthy and fit is not something that will happen over night.  You will have times where you will want to relax and not workout.  There will be days you will want to indulge in some food that is not apart of your healthy eating plan. The struggle will be to keep fighting on the days that you are wanting to give up.  The struggle will be sacrificing happy hour with your friends with time in the gym.  You do not have to give up everything but, you will have to find a balance.  Yes, YOU CAN DO IT!

…Goal Setting: Being realistic and staying motivated…

When I sit down and initially meet with a client, one of the first questions I ask them is:

Can you tell me three main objectives you would like to achieve while working with me?

Can you tell me three small goals that you would like to achieve while working towards your major goals?

Realistically getting healthy and fit is an overall lifestyle overhaul.  You have to change the way you think, the way you live, you have to change your overall outlook on how you see yourself and how you approach each and every day.

Overall your goal should be to obtain a healthy lifestyle.  You should want to lose weight, lose inches, but most importantly you should want to learn how to live and sustain a healthy lifestyle.

Getting healthy and fit is not intended to be a quick fix.  It should not just be a 30…60…90 day challenge for you to participate in and once that timeline has gone by you go back to your old habits.  The goal should be to utilize your time to properly learn how to eat healthy, how to create a fitness schedule that works for your lifestyle, and learn how to balance your life/family/work obligations while working towards your goals.

Yes it is a great goal to start off wanting to lose 5…10…20 pounds.  But once you lose that weight what is next? You just give up because you reached your goal? While those are great goals those should be classified as SHORT term goals.  Your long-term goal should be to learn to keep that weight off while continuing to live a health and active lifestyle.

Other goals to consider adding to your list:

  • Learning to prepare healthy meals for you and your family. [This includes techniques that allow you to prepare meals for you to have throughout the week to help keep you on track and less likely to get tempted to just go and grab something at your local fast food place]
  • Creating your own workouts (and possibly your family). [This can range from scheduling active outings for you and your family, signing up for group classes at a fitness facility, hiring a trainer to help you and then learning to develop your own routine.  There are various avenues that can be taken to help you with this goal.]
  • Learning to focus NOT on the scale but on your overall health.  Your health should NOT be measured by the number that is on the scale.  [While working towards your goals it is important to look at other variables such as your body measurements or how you look/feel to help you measure your progress. ]
  • Working towards building a stronger person INSIDE and OUT. [While on your fitness journey you should aim work on all aspects of your being not just the physical aspect.  Some people seek to also doing more volunteer work or even working on broken relationships with friends/family members.  You can also work on your own emotional relationship with yourself or your spiritual relationship.]

The trick is creating GOOD goals AND realistic goals.  Realistically you can lose about 2-4 lbs a week. Some weeks you will lose no weight….and then another week you may be a rock  star and lose 3 pounds.  Regardless of how much you do/don’t lose you have to stay motivated and determined to keep pushing towards your goals.

There are so many resources for anyone to utilize to help keep you motivated and accountable for your goals.  There are free websites and forums where you can chat and get encouragement from so many people who are willing to help. No one has to go through this journey alone! Utilize your resources and it will help to keep you pushing through the hard times.

Your goals are most definitely obtainable. As long as your goals are realistic, as long as you stay consistent and persistent, and as long as you stay focused and PATIENT you will get there! Your body will not change over night! How long did it take you to get to where you are today?  It will take you some time to lose what you have accumulated over time. BUT IT CAN BE DONE!!

Top Rules to Healthy Eating and Living

  • Try not to skip meals! If you wait and let yourself get too hungry you are more likely to make bad food choices (by eating the first thing that you are able to get your hands on) Try to pack a light snack in your bag, purse, or desk just in case you are caught in a need to eat bind!
  • Try not to go to the grocery store on an empty stomach! Those cravings you have suppressed may take over your better judgement allowing you the chance to purchase unhealthy food options
  • I can not stress this enough but WATCH YOUR PORTION CONTROL  when it comes to preparing your meals and snacks.  Achieving your health and fitness goals greatly depends on your eating habits! So you have to be knowing of what you are consuming and how much you are consuming.
  • Try to cook your meals and take them to work.  This will allow you to be more mindful of what you are eating AND it will allow you to save money in the long run!
  • If you do have a bad meal do not stress out too much!! You still have your other meals to worry about. You can still eat healthy your other meals/snacks that you have that day.
  • Start keeping a food journal.  This will allow you the chance to see what you are eating and keeping track of what you are consuming.  It will also allow you to see what you are eating too much of or what you are lacking and you can add/subtract things from your next weeks food menu.
  • PLANNING IS KEY! Try to plan out your meals for the week! And if you know you are going to a restaurant try to look and see what they have on their menu and find their healthy options so you can know what is safe to order before you get there.
  • Restaurant tips: shy away from the bread/chip basket! Those are extra calories just waiting to jump in your mouth! If you do only have one or a handful of chips.  When you get your entrée cut EVERYTHING in half. You can have the other half for your lunch or dinner the next day.  Restaurant portion sizes are traditionally twice as big as the recommended portion sizes.  Order sauces and dressing on the side.  What to drink? WATER!
  • Watch your favorite shows DURING your workout! You can DVR it or watch it online.  This will help you to pass time and it will allow you the chance to catch your favorite shows without feeling guilty!
Like I said there are just some quick tips to go by for those who need a remainder of what they should be mindful of when they are setting their health and fitness goals.

Remember optimal health goals should be planned for losing about 1-3 pounds a week.  If you lose more than GREAT! But if you are in that range you are doing great!

…Family Boot Camp: Fight Child Obesity…

Fitness and health are my overall passion.  But what I also would like to work hard at is helping to eliminate childhood obesity.

Looking back on my own personal childhood, there was not a time where I would beg to stay inside and play.  Yes, I was lucky enough to be one of those kids who was athletic.  But, at the same time, I also remember running around OUTSIDE with the other children I knew and grew up with.  Seeing today’s society and dangers does not allow children of today to roam their neighborhoods freely like I did back in the 80’s and 90’s.  But there are things that parents can do to get their kids away from the TV’s and game consoles!

One great thing is to impalement physical activity time during your family daily routine.  I know when I was a kid, we had a routine when we got home from school.  Get home, do our homework, read for an hour, dinner time, some nights were family fame night, then off to bed.  Granted we did not get home until 6 or 7 (or later some nights) but each family can plan their own family post school/work day routines.  Why not work out as a family? Yes, some gyms do offer discounted rates for family memberships but some people can not afford that expense each month.  Here are some suggestions that you can do as a family:

Walking:

The family can plan a special route that they walk a few nights a week (or even jog! If there are more children in the family you can offer a competition and have them race at certain points in your route).   You can walk around the neighborhood or if there is a nearby park.  You can maybe even do it right after school when you pick the children up (seeing as most schools have fitness tracks or fitness areas at their school).

Family Boot Camp:

A few nights a week you can create a Family Boot Camp workout.  This can include moves that ALL members of the family can complete.  This is a great idea because each member of the family will also work as a support system when someone needs a little encouragement to finish the selected workout move.  You can choose to do certain moves for a selected period of time (for 30 – 60 seconds) or you can say you have to do that move so many times before you move on to the next move.  Here are some suggested moves that you can incorporate in your family boot camp:

  • Jumping Jacks (It is good to have this exercise be timed. Set a clock or watch for approximately 1 minute to 2 minutes) This is also a great exercise to do to help get the family warmed up! Don’t forget that it is important to warm up and stretch before your fitness routines!
  • Push Ups (this is also a great move to do but to also time it.  To start off it is a good idea to start at 30 seconds and as you do these more and get better at doing them you can add time to this exercise).
  • Crunches (also called “sit ups”)
  • Jog in place or run for a certain distance (If you are having to move your workout inside due to the upcoming cold weather running in place is a great idea. Make sure to lift your knees and to actually go through the motions of running.  You can also set up cones or any other things you have available to have family members run that distance and back for a selected amount of time.)
  • Jumping Rope
  • Running up/down stairs (This is good to do if you have the space to do it.  Please BE CAREFUL if attempting to do this.  Make sure that no one is rushing to go up or down the stairs to help eliminate a mistake which will allow someone to fall and hurt themselves).
  • Chair Dips (Thanks to this article look at the following picture to see how to correctly do a chair dip.  Make sure to find a good sturdy chair and a chair that is also big enough to use).

  • Straight Arm Plank (Thanks to this article for describing this move.  You will want to time this move for about 30 – 60 seconds.  It is wise to start off at 30 seconds and raise the time once you have done this a few times)

  • Squats (thanks to this website they have listed TONS of variations of squats that you can do at home.  They have also listed as well as show you many different exercises you can do at home with a partner or by yourself)

It is suggested that you work through the above listed exercises 3 times (go through all of them once and complete them again in 2 different sets).  After you have done that you can alter the workout to better fit your family and your time schedule.

Hope that these tips helped you out.  The best way to help your kids is to teach them healthy habits starting now! This will allow them to continue to practice these healthy habits as they grow up and become adults.  I promise they will thank you later for it!

“I Don’t Have Time.”

did you know they have 24 hour gyms!? so now you can plan your day on when you CAN find time to workout!

“I’m Too Tired.”

…if you start working out regularly studies have shown that people GAIN power, strength, energy, and endurance to get them through their day!

“I Don’t Get a Break From the Kids.”

…did you know that some gyms offer day care! Or you can ask a local church, friends/family,  or seek other options to find child care for an hour so you can work out!

“Exercise Is Boring.”

…then you must not do the right things!  There are so many FUN options available for you to workout and have fun at the same time! Can you honestly tell me that Zumba is NOT fun!?

“I can’t afford it.”

…if you can not afford a monthly gym membership try workout videos or even trying to create your own workout to do at home!

“I don’t want to get bulky.”

…SORRY LADIES!  Doing simple exercise and strength training will NOT get you big and bulky…

“I don’t know how to exercise.”

…this is your ONE and only time it is OK to be a stalker!  Go to the gym and look around and watch what other people are doing!  DO not try to lift as heavy as they are but you can try some of their moves.  Or you can Go to the gym and ask a worker or even other people working out for some suggestions!  

 

Any more excuses?

…Friday Food for Thought…

Here are some great food ideas to try to cook for this weekend!

I suggest try them out first, then if you like them, double the ingredients and make more so you will have some in the fridge or freezer to have for lunch/dinner next week! This is a great idea for people who are busy and like the convenience of just running home and throwing something in the microwave.

Speaking of frozen food, you want to watch to see what frozen foods you do choose to buy and eat.  Some meal options are over processed and has tons of sodium and other things added and are not as healthy as you think they are for you.  The best things that are good to buy frozen are fruits and veggies (with no syrup of sugar added of course). Some people argue that they lose nutritional value, but that has not been completely proven.  It is also a cost-effective way to stack up on veggies if they are on sale.  I personally like fresh fruits and veggies the best but some veggies (like corn, okra, green beans) I will buy frozen because I can usually find them on sale and because they last longer when frozen (since I try to cook different meals each week).

Frozen meat, chicken, and seafood can sometimes be bad for you as well.  If it was baked or grilled then it should be OK.  But if it states that it has been fried, “crispy” or breaded on the package then it is probably not as healthy as you think.  Also be aware of the sodium content that is in the frozen product.  The best advice is to get these kind of things separately on your own at the store when they are on sale and put them in baggies or vacuum sealer bags and freeze them yourself.  I like to separate them out so I can grab one of a few chicken breast to thaw out and cook with and leave the other 5 in the freezer until I need them again.

What about those Lean Cuisines or Healthy Choice meals? Well some of those are OK for you.  But like listed above check the nutritional label.  Some of them are packed with sodium and other things that was added to the food before freezing.  And to be honest sometimes it is cheaper to buy the things separate and make up a few meals that contain the same things as these frozen meals.  It is indeed a healthier option and it may save you money!

This weeks recipes:

 

Herbed Rice Pilaf

Prep time: 10 minutes
Cook time: 15 minutes

3 Tbsp minced red onion
1 1/2 Tbsp minced baby carrot
2 tsp canola oil
3/4 tsp thyme
3/4 c instant brown rice
1 1/4c chicken broth

1. In a saucepan, combine onion, carrot, oil,
thyme, and salt to taste. Cook, stirring, over
medium heat until sizzling, about 2 minutes. Add
rice. Stir to coat with seasonings. Add broth.
Bring to boil. Reduce heat and cover so mixture
just simmers. Cook for 12 minutes.
2. Remove from heat and set aside for 5 minutes.
Fluff with fork.

Makes four servings.
 Per serving: 188 calories, 6 g fat (1 g saturated), 126 mg sodium, 29 g carbs, 2 g fiber, 6 g
protein
***This dish is served great with grilled some chicken or fish 



Chicken Fajitas
Prep Time:10 minutes
Cook Time: 20 minutes


1/2 c minced red or white onion
1 c  minced Mushrooms
2 tsp Olive Oil
3/4 tsp basil
1-2 c cut up chicken breast
bag of whole wheat tortillas
1. Cook chicken breast to desired liking in oven at 400 degrees
2. In sauce pan on high heat cook mushrooms, bell peppers, and onions
****Note you are allowed to add/subtract any type of veggies into your fajitas!
3. Cook veggies on high heat for just a few minutes (just to brown them)
add desired spices
5. Cut up cut chicken and add it to the veggies.
6. heat tortillas or serve fajitas on tortillas right out of the bag

Home Made NoN Fried Tortilla chips

Here is a healthier option for those tortilla chip lovers out there!!

Heat oven to 350 degrees

Get whole wheat tortillas

BEFORE YOU CUT THEM brush on olive oil (Make sure to LIGHTLY cover entire front service of tortilla with olive oil)

then cut the tortilla into your desired shapes/sizes

Place pieces on a baking sheet

Choose your own type of seasonings to put on top of chips (above has salt, garlic salt, and Italian seasonings)JUST SPRINKLE IT. you do not have to make sure the chips are completely covered.

Place baking sheet in over for approximately 10 minutes

WATCH THE OVEN! THESE COOK VERY FAST AND WILL GO FROM BROWN TO BURNT IN SECONDS.  Once they are your desired golden brown take them out. Let them cool off, and place in a bag or container.

***You can add all types of seasoning to the chips to give them desired flavoring.  I have tried chile  lime to have zesty chips, or a BBQ chipotle to make BBQ chips.

 

Roasted Asparagus and Mushrooms

***Another option to pair with grilled chicken or fish

Prep time: 10 minutes

cook time: 15 minutes

Ingredients

  • 1 bunch fresh asparagus, trimmed
  • 1/2 pound fresh mushrooms, quartered
  • 2 sprigs fresh rosemary, minced (optional)
  • 2 teaspoons olive oil
  • kosher salt to taste
  • freshly ground black pepper to taste
  • 1 1/2 tablespoons grated Fresh Parmesan cheese (optional)
  • 3 tablespoon lemon juice (optional)

Directions

  1. Preheat oven to 450 degrees F (230 degrees C). Lightly spray a cookie sheet with vegetable cooking spray.
  2. Place the asparagus and mushrooms in a bowl. Drizzle with the olive oil, then season with rosemary, salt, and pepper, lemon juice; toss well. Lay the asparagus and mushrooms out on the prepared pan in an even layer. Drizzle the Parmesan cheese evenly over the veggies. Roast in the preheated oven until the asparagus is tender, about 15 minutes. (roast in oven a few minutes shorter to keep them crisper)
